4 Sample Recipes for a Special Weight-Gain Meal

[maj_protealpes]

A variety of fruits and vegetables illustrating Protéalpes' natural nutrition: sports nutrition without sweeteners or additives.

Gaining weight isn't just about eating more. The real challenge is creating a calorie surplus large enough to build muscle, without turning every meal into an unnecessary excess.

For successful weight gain, you need meals that are nutrient-dense, easy to digest, and easy to eat regularly:

  • enough protein,
  • plenty of carbohydrates that are beneficial for training,
  • high-quality fats,
  • Portion sizes tailored to weight, activity level, and appetite.

Here are 4 examples of weight-gain meals, along with their macros, so you can quickly choose a vegetarian option, a meal with chicken, or a fish-based meal.

Which weight-gain meal should you choose based on your goal?

ObjectiveRecommended mealCaloriesProteinCarbohydratesLipidsFor whom?
A very satisfying vegetarian mealQuinoa, chickpeas, spinach, Greek yogurt, and whey1,205 kcal83 g120 g41 gVegetarian athlete with high caloric needs
A more traditional vegetarian mealBuddha Bowl with Rice, Sweet Potato, Lentils, Feta, and Avocado1,140 kcal34 g154 g42 gProfile of someone who mainly wants to increase their carbohydrate and calorie intake
Classic Weight Training MealChicken, rice, sweet potato, and yogurt sauce1,039 kcal59 g135 g27 gAthletes looking for a meal high in protein and carbohydrates
Protein-Rich Fish MealTrout, wheat, roasted vegetables, and a sauce made with fromage blanc and whey989 kcal69 g103 g36 gFor those looking for a hearty meal featuring fish and healthy fats

These values are estimates per serving. They are primarily intended to help you compare recipes. To adjust for weight gain, the most important factor is your weight trend over several weeks: if your weight isn’t increasing, you need to increase your calorie intake; if it’s increasing too quickly, you need to slightly reduce your calorie intake.

[pa_tool slug="calorie-needs-calculator" goal="weight-gain"]
How many calories per day for bulking?
As a general guideline, it is often recommended for muscle gain to aim for approximately 45 to 55 kcal per kilogram of body weight per day (about 50 kcal/kg/day).

This is a guideline that allows you to adjust your diet to your basal metabolic rate, your level of physical activity, and your muscle-building goals.

Of course, reaching this calorie goal isn’t just about eating more—the quality of the food plays a key role. The goal is to balance complex carbohydrates (brown rice, oatmeal, sweet potatoes, whole-grain bread), lean proteins (eggs, chicken breast, fish, cottage cheese, Greek yogurt, whey protein), and high-quality fats (olive oil, avocado, nuts, almonds), while prioritizing fruits, vegetables, and dairy products for their vitamins, minerals, and fiber.

Example for a 75-kg athlete during a bulking phase

To meet a goal of 50 kcal/kg/day, you should aim for approximately 3,750 kcal per day. We also consider a protein requirement of 2 g of protein per kg, or 150 g of protein per day.

To meet these needs, a balanced daily macronutrient distribution of around 150 g of protein, 500 g of carbohydrates, and 128 g of fat is recommended. This amounts to approximately 3, 750 kcal, with priority given to carbohydrates to support training, protein to promote muscle building, and fat to supplement energy intake without throwing the diet out of balance.

Two protein-rich vegetarian meals

Vegetarian recipe for quinoa with chickpeas, spinach, and Greek yogurt whey sauce

Ingredients (for 1 person):

  • 100 g of dry quinoa
  • 150 g of cooked chickpeas
  • 100 g fresh spinach
  • 150 g plain Greek yogurt, 2% fat
  • 20 g of whey with no added sugar
  • 1 tablespoon of extra-virgin olive oil
  • 30 g of whole hazelnuts or almonds
  • 1 small banana, to serve on the side or as a dessert
  • Spices: turmeric, red paprika, black pepper
  • a squeeze of lemon juice
  • 150 ml of water for cooking the quinoa
Nutrition Tip
This meal combines a base rich in carbohydrates and fiber—quinoa and chickpeas—with several sources of protein: legumes, Greek yogurt, and whey. Olive oil and nuts increase the dish’s calorie density, making it a good choice for gaining muscle mass. The banana can be served separately as a dessert to add easily digestible carbohydrates without disrupting the balance of the savory dish.

Preparation (quick and easy):

  1. Cook the quinoa: Rinse it, then boil it in twice its volume of water for 12 minutes. Drain.
  2. Prepare the chickpeas: heat them in a skillet with 1 teaspoon of olive oil, the spinach, and the spices.
  3. Mix the quinoa with the chickpeas and spinach.
  4. Greek yogurt whey sauce: Mix 150 g of Greek yogurt with 20 g of unsweetened whey powder and a little lemon juice.
  5. Top the dish with the sauce, the crushed hazelnuts, and a sliced banana (natural sugar, quick energy).
  6. Serve hot or warm.

This balanced meal provides sustained energy thanks to quinoa, chickpeas, and bananas, while ensuring a significant protein intake for muscle growth (thanks to whey, Greek yogurt, and legumes).

Buddha Bowl: "Basmati Rice, Sweet Potato, Lentils, Feta, and Avocado"

Here is a second vegetarian recipe, designed specifically for effective muscle gain and tailored to an athlete’s diet. This dish offers a variety of macronutrients and a healthy nutritional profile, ideal for supporting muscle growth, minimizing fat gain, and maximizing energy during each workout.

Ingredients (1 serving):

  • 100 g of dry basmati rice
  • 150 g sweet potato
  • 120 g cooked green lentils
  • 60 g low-fat feta cheese
  • 80 g of avocado
  • 1 tablespoon of olive oil
  • 20 g of walnuts or almonds
  • 1 small apple
  • 120 g of mixed greens or fresh spinach
  • Spices: red paprika, cumin, black pepper
  • Fresh herbs
Nutrition Tip
This bowl is particularly appealing because of its high carbohydrate content, thanks to the rice, sweet potato, and lentils. It’s a great choice for athletes who need to easily increase their energy intake around their workouts. The lentils, feta, and nuts provide additional protein, while the avocado, olive oil, and walnuts contribute healthy fats to help reach a higher total calorie count.

Preparation

  1. Cook the basmati rice for 10–12 minutes in lightly salted boiling water.
  2. Peel and cut the sweet potato into slices or cubes, then bake it in the oven with paprika and a drizzle of olive oil until golden brown.
  3. Reheat the cooked lentils in a skillet with a little cumin and pepper, or simply with water.
  4. Assemble the bowl: Start by layering the rice, lentils, and warm sweet potato at the bottom, then add the salad or spinach, sliced avocado, crumbled feta, walnuts or almonds, and apple slices.
  5. Drizzle with a little olive oil and sprinkle with fresh herbs.

Two meals for those who eat meat and fish

Sautéed free-range chicken, rice, roasted sweet potato, and low-fat yogurt sauce

Here’s a delicious recipe for a muscle-building meal made with free-range (or organic) chicken, perfect for either lunch or dinner for anyone looking to optimize their muscle growth. This dish offers an ideal balance of animal protein, complex carbohydrates, and healthy fats to support muscle building and a balanced diet.

Ingredients (for 1 person):

  • 180 g of free-range or organic chicken tenderloin
  • 100 g of uncooked basmati rice
  • 150 g sweet potato
  • 125 g low-fat plain yogurt
  • 10 g extra-virgin olive oil
  • Spices: paprika, curry, garlic, salt, pepper
  • Fresh herbs
  • Optional dessert for weight gain
  • 1 small apple
  • 10 g of pure peanut butter
  • 20 g of 70% dark chocolate chips
Nutrition Tip
This meal is a very classic weight-gain meal: a source of lean protein (chicken), two sources of carbohydrates (rice and sweet potato), and a light sauce to enhance the flavor without making the dish too heavy. The optional dessert makes it easy to add calories thanks to the peanut butter and dark chocolate. It can be included if the goal is to increase energy intake, or omitted if the calorie surplus becomes too high.

Preparation

  1. Peel the sweet potato, cut it into cubes, toss with a tablespoon of olive oil, paprika, and herbs; bake at 200°C for 25 minutes until golden brown.
  2. Cook the basmati rice in boiling water; drain.
  3. Cut the chicken tenderloin into pieces, season with curry, salt, and pepper, and sauté in a skillet with a little olive oil until golden brown.
  4. Prepare the yogurt sauce: mix the low-fat yogurt with a pinch of garlic powder, salt, pepper, and fresh herbs.
  5. To plate the dish: arrange the rice and sweet potato cubes on the plate, add the chicken, and top with the yogurt sauce.
  6. For dessert, serve with a sliced apple drizzled with peanut butter and sprinkled with dark chocolate chips.
  7. For an extra dose of protein, you can round out this meal with a whey shake later in the afternoon as a snack.

Organic trout fillet, gourmet wheat, roasted vegetables, and a fromage blanc and whey sauce

Here’s a second original recipe featuring organic trout fillets, perfect for a weight-gain meal providing between 900 and 1,200 kcal. This dish combines high-quality protein, complex carbohydrates, and healthy fats to support muscle building, limit fat gain, and offer a complete, refined, and balanced meal.

Ingredients (for 1 person):

  • 180 g of organic trout fillet
  • 100 g of uncooked Ebly-type wheat
  • 180 g zucchini
  • 120 g of carrots
  • 80 g of fromage blanc (3% fat)
  • 15 g of whey with no added sugar
  • 10 g extra-virgin olive oil
  • 15 g of whole almonds
  • 1 small apple
  • Lemon juice
  • Fresh herbs: chives, parsley
  • Mild curry
  • Pepper
Nutrition Tip
This meal combines a rich source of animal protein (trout) with a substantial source of carbohydrates (wheat) and roasted vegetables to add volume, fiber, and micronutrients. The fromage blanc and whey sauce boosts the protein content without requiring an excessive portion of fish. Almonds and olive oil add fat, making the meal dense enough to support muscle gain.

Preparation

  1. Cook the wheat in 3 times its volume of boiling salted water (10 min), then drain.
  2. Dice the carrots and zucchini, drizzle with half the olive oil, season with salt and pepper, and bake for 25 minutes at 200°C (roasted vegetables).
  3. On a hot skillet, sear the trout fillet skin-side down for 2 minutes, then finish cooking it in the oven for 7 to 8 minutes to keep it tender and flavorful.
  4. Prepare the sauce: Mix the fromage blanc with unsweetened whey, lemon juice, fresh herbs, curry powder, pepper, and a splash of water if needed.
  5. To plate the dish: wheat, roasted vegetables, trout; spoon the sauce over the top; sprinkle with slivered almonds.
  6. Finish your meal with a sliced apple, which you can enjoy as a snack or dessert.

This recipe promotes a balanced diet throughout the day and helps reduce fatigue during workouts while providing all the macronutrients necessary for athletic progress.
